So you might've discovered the beauty of intermittent fasting, and you're excited about seeing the results without having to meal prep all day long. But then you quickly learn that there's not just one way of doing intermittent fasting. That's where things get a little confusing because you run into terms like the lean gains protocol, the warrior diet, the alternate day fast, the 5:2 diet, keto fasting, and the one meal a day diet as well as many other protocols that ultimately leave you feeling confused as to where to begin. So today I want to show you which intermittent fasting approach is best and specifically which one will work best for you and your particular goals. Let's start first with a common type of fasting known as eat - stop - eat. With eat-stop-eat you would fast for a full 24 hours on 1 or 2 nonconsecutive days of the week. This may not sound like it's going to do much, but If you're normally eating about 1800 calories per day, that means that by fasting 2 days per week, you'll be cutting 3600 calories away from your weekly total. Most people think that you have to maintain a calorie deficit every day of the week to burn fat, but fat loss and fat gain isn't limited to 24 hour periods, it happens over the course of days, weeks, and months. To help illustrate this, if you went with a traditional daily calorie restriction approach and you subtracted 500 calories per day everyday for a week you would wind up burning 3500 calories at the end of the week. This is a hundred calories less than the 3600 calories you would burn just by fasting two days per week. (1) So this plan can be very beneficial for those of you that don't want to eat small portions everyday and don't want to feel like you're on a diet all week long. It's also great if you want to try intermittent fasting but don't want to worry about feeding and fasting windows on a daily basis. On the other hand It's not so great for those of you that cannot imagine fasting for 24 hours straight without it feeling like absolute torture. Even though you can still eat something everyday by for example eating up until 6pm, stopping, and then starting to eat again at 6pm the next day... it still might be too difficult for some people to stick to. It's also NOT a good strategy for those of you that will feel the need to binge on the days of the week that you're not fasting. The plan will only work if you eat reasonably and stay at around maintenance levels during the other 5 days of the week. Another type of fasting that's similar, but might be easier for certain people is the 5:2 diet. This is almost exactly like "eat - stop - eat" except instead of eating 0 calories twice a week you would eat around 500 calories twice a week. So based on our previous example this would leave you with a 2600 calorie deficit at the end of the week instead of 3600. This is great for people that want to ease into an "eat - stop - eat" protocol and it's also great if eating a small number of calories can help hold you over for the rest of the day. However, it's not so great for those of you that will only get hungrier after eating that small amount of calories. For example I do a lot better not eating anything at all because once I start eating I want to eat more, so if that's what you're like you may want to skip out on the 5:2 method. Another fasting strategy that's more advanced than eat - stop - eat and the 5:2 diet, is the alternate day fast. With an alternate day fast you would fast for 24 hours every other day. So rather than only fasting twice per week, you would wind up fasting anywhere from 3 to 4 days per week depending on the week. To clearly see this, you don't need to look any further than the way tuxes and suits have been designed for generations. All suits have the shoulders padded up because we're subconsciously attracted to that v shape. Having an upright posture with wide shoulders and a narrow waist not only communicates that you're healthy, but it also makes you look more confident and more like a leader. Fortunately, we're no longer only limited to just padding up our suits to make our shoulders appear wider, there are certain exercises that can help build up specific parts of your shoulder allowing you to maintain that natural v shape even without a padded suit. And first I want to start with the most obvious exercise which is the lateral raise, but we're going to do a variation to make the exercise much more effective. Normally most people will do lateral raises standing perfectly upright. And even though this isn't necessarily wrong it's not the best way to perform the exercise if you're trying to add width to your shoulders. For this to make sense you have to understand that the shoulder has three heads, anterior, lateral, and posterior or front, middle, and back. To build width we'll want to primarily develop the middle and the back of the shoulder. Most people wind up overdeveloping their front head instead, because on top of isolation exercises like frontal raises that target the front of your shoulder, most people are still also doing plenty of compound pressing exercises like bench press, and military presses, which also primarily target that front head. So to focus on the middle of the shoulder we do lateral raises, assuming that we're completely isolating the lateral head of the shoulder when standing straight up. However when done this way the front of your shoulder will be very highly involved in the movement, almost equally as much as the lateral head that you're trying to target. So to better target the lateral head as well as some of the posterior head you'll want to lean forward. You can do this simply by starting the exercise with your dumbbells in front of your hips rather than to the sides of your hips. This will naturally put you into the correct leaning forward position. Then without swinging your back you would raise both dumbbells directly to your sides with a slight bend in the elbow, making sure to keep the elbows slightly above you writs. You do not want the dumbbells coming high up above the elbows. Continue to bring your arms up until they're parrallel with the floor and then lower back down to the starting position with the dumbbells in front of your hips. If you have a bad back and it bothers you to lean forward you can also do this exercise seated by sliding to the edge of a bench, leaning forward and passing the dumbbells under your legs for each rep. Let's move on to the next exercise which is the bent over reverse cable fly. This one will Target the posterior head or the back of your shoulder which is also very important for building up that wider look. To perform the exercise stand sideways to the cable and bend your upper body until it's almost parallel with the floor. You can use either a handle attachment or you can grab the cable itself. In either case you'll want to keep your arm extended with a slight Bend in your elbow and aim to bring the cable directly to the side of your shoulder, even with your upper body and parrallel to the floor. When raising up you want to again make sure not to bring your hands higher than your elbows. Another excellent exercise is a variation to a dumbbell upright row which some people call bent arm lateral raises. Now regular upright rows with a barbell can help us build up the traps and the shoulders but they also carry the risk of shoulder impingement. Taking a wide grip and only coming up to the sternum decreases that risk of impingement but the risk is still there if you accidentally come up too high or have poor shoulder mobility. So to still get many of the same benefits without the heightened risk of injury you can perform the exercise with dumbbells and with some slight variations. To begin you would once again start leaning slightly forward with arms bent holding two dumbbells resting in front of your hips. Then while keeping the elbows bent at about 90 degrees you're going to raise the dumbbells up to shoulder level but unlike the upright row you're going to keep your hands in front of your body rather than sliding the barbell up along your body. And theres already tons of videos out there that are like that. Everyone already knows to eat broccoli, and to eat a high protein diet. Instead I want to give you guys something that will actually make your diet more effective and more enjoyable for both your body and your tastebuds. When you're dieting a lot of times it might feel like you can't eat anything that you really like or anything that doesn't have a bland boring taste. But this couldn't be further from the truth. There are certain foods, snacks, and condiments that can make a cutting diet way more enjoyable, and more importantly it can make it sustainable. The 20 foods that I'm about to go over are by no means magical. So eating them wont burn off the pie of pizza you ate 3 hours beforehand. However they will help satisfy your hunger, and theyll taste good without driving your daily calories way up. The first food is a perfect example of this and its pickles. For Some reason most people don't know that pickles are extremely low in calories. A whole cup of pickles only has 17 calories and one medium sized pickle only has about one gram of carbs. Having a couple pickles throughout the day can help fill your stomach up and can add a little bit of unique flavor into your diet. There's even brands that offer bread-and-butter Spears with no sugar added and they have a sweet taste while only costing 5 to 7 calories per spear. The one thing that you do want to be careful this is salt. Pickles are loaded with sodium which can make you gain weight. However whenever I'm cutting I personally don't care because it's only going to add water weight that can easily be flushed out later, but theyre still going to help fill you up and burn fat. There's also plenty of low sodium varieties available if you're concerned about Water weight. Next we have sweet and spicy tuna packets. These are really awesome because not only do they taste delicious but they also have an excellent protein to carb ratio. One packet contains 16 grams of protein and only 4 grams of carbs. That's a four-to-one ratio of protein to carbs guys. This is excellent especially since it's such a portable source of protein. You can make it very quickly if youre hungry and you can take it with you on the go. And like I said it's actually delicious even if you don't like tuna I recommend that you try the sweet and spicy variety. The same company also makes other flavors Like Ranch, herb and garlic and lemon pepper to name a few. And most of them are just as great if not better. For example the ranch version only has one gram of carbs for 15 grams of protein. Which is even more amazing. Another high protein snack that you could take with you on-the-go that actually tastes good is chicken jerky and beef jerky. Even though both are definitely not as good as fresh chicken or beef When comparing it to other snacks it's macronutrient profile is one of the best. Caveman's buffalo-style chicken jerky only has 70 calories with 12 grams of protein and only 3 grams of carbs per serving. Jack Link's makes its original turkey jerky with very similar macros. And of course Jack Link's also makes beef jerky but the original beef jerky only has 11 grams of protein and 6 grams of carbs. Which is about a 2 to 1 ratio of protein to carbs instead of the 4 to 1 ratio that the chicken and turkey varieties have. However they recently released a sugar-free beef jerky which only has one gram of carbs for 15 grams of protein. Thats a tough high protein snack to beat. Just keep in mind that other flavors like Teriyaki and sweet and hot will contain more sugar. So if you could get your hands on the sugar-free one that one is by far the best. Next lets go over some condiments thatll add flavor while helping with fat loss. Mustard only has 3 calories per packet or per teaspoon with only 0.3 grams of carbs. Frank's Red Hot...you can still put that stuff on everything even if you're dieting because it has virtually zero calories. Horseradish sauce is another great one it only has 6 calories per tablespoon. Salsa only has four calories per tablespoon. And there are a lot of things that you could add salsa to ...to spice up your meals. Heinz reduced Sugar ketchup... this only has one gram of sugar and 5 calories per tablespoon. Caveman's buffalo-style chicken jerky only has 70 calories with 12 grams of protein and only 3 grams of carbs per serving. Jack Link's makes its original turkey jerky with very similar macros. And of course Jack Link's also makes beef jerky but the original beef jerky only has 11 grams of protein and 6 grams of carbs. Which is about a 2 to 1 ratio of protein to carbs instead of the 4 to 1 ratio that the chicken and turkey varieties have. However they recently released a sugar-free beef jerky which only has one gram of carbs for 15 grams of protein. Thats a tough high protein snack to beat. Just keep in mind that other flavors like Teriyaki and sweet and hot will contain more sugar. So if you could get your hands on the sugar-free one that one is by far the best. Next lets go over some condiments thatll add flavor while helping with fat loss. Mustard only has 3 calories per packet or per teaspoon with only 0.3 grams of carbs. Frank's Red Hot...you can still put that stuff on everything even if you're dieting because it has virtually zero calories. Horseradish sauce is another great one it only has 6 calories per tablespoon. Salsa only has four calories per tablespoon. And there are a lot of things that you could add salsa to ...to spice up your meals. Heinz reduced Sugar ketchup... this only has one gram of sugar and 5 calories per tablespoon. Soy sauce.... this is a staple in my diet because it goes so...

Because even though having a gym membership will give you access to a wider variety of machines, most of the long-standing tried and true ab exercises that get you the best results don't actually require a gym. By performing the right exercises and by following a solid meal plan there's no reason why you can't develop and define your abs at home. So today I'd like to show you step by step exactly how you would do that. Before I go over the best ab exercises that you can do at your own house, let's start first with diet. Usually, diet is ranked more important than exercise, especially when it comes to the abs. This is because in order to see your abs you'll have to be at a low enough body fat percentage to not have a bunch of fat covering them up. And the common assumption is that once you get under 12 percent body fat you'll be able to see your abs. Unfortunately this is a myth. Some people will have to drop their body fat percentage much lower than 12 percent, while others will be able to maintain their abs at higher body fat percentages than 12 percent. But the bottom line is that without lowering your body fat percentage it doesn't matter how bulky your abs are, they just won't show. So if you're serious about getting abs and you want to do it at home, you can do it, but you're going to have to eat the right way. There's no way around that. When choosing how to structure your diet you'll first have to decide if you want to go for a strict or a flexible dieting style. While a strict diet may produce faster results, a flexible diet will be far easier to stick to for a longer period of time. If you can't stick to your diet you're not going to get any results, so any easy option that anyone can start with is an if it fits your macros approach. You would simply track the amount of protein, carbs, and fats that you're taking in daily and make sure that you're hitting the right targets. To find out your daily targets of how much of each macro you should be eating per day to hit your goal you can use the free macro calculator that I have linked up below. Once your plan loads, the different options that you can select like the recommended option, ketogenic, and bodybuilder option simply will offer you different macro nutrient splits, based on the amount of calories you'll need to eat to hit your goal. Now the reason why if it fits your macros is considered a flexible diet plan is because you can swap out certain foods on your plan for others, as long as you hit your daily targets for the day. This can work out great when done correctly, but the problem is that many people will go overboard with this "eat what you want" mentality. And I'll tell you right now that's not going to work and it's definitely not going to help you get abs. Sure you can swap out brown rice for pop tarts and hit your carb targets for the day that way, but you'll struggle to burn off that abdominal fat if you do that. And this because fat loss isn't just about calories, it's also about the impact that those calories have on your hormones and your body in general. In order to burn fat your body needs to release an enzyme known as "hormone senstitive Lypase. and there's a reason why it's called "hormone sensitive" rather than "calorie sensitive." So to get abs yes you will have to be in a calorie deficit, but you can't be in a calorie deficit that's mostly made up of junk food because this will negatively effect your insulin sensitivty, you'll be missing out on important vitamins and minerals, and your workout performance will suffer. If you replace whole carbs like sweet potatoes and oats with sugary foods it may also make it harder to stick to your diet plan, because you'll begin to crave more sugar (1) and because your leptin levels will drop, while your hunger hormone ghrelin will rise. (2) So the best strategy to make an if it fits your macros plan work is to only swap out whole food for junk food in moderation. If the goal is to get abs it'll help you quite a bit to follow the 90/10 rule. Where 90 percent of the time you're eating a diet full of whole foods that are unprocessed and in their natural state, and only 10 percent of the time you'll be swaping in some foods that you crave. To apply this to yourself, if you're eating let's say 3 meals a day, you'll be able to swap for some junk food every 3rd or 4th day.
